Steps to calories

Steps use energy, though usually less than apps suggest. Here is an estimate from measured walking costs, split into the total and the extra over resting.

Watches and apps often show more. These figures use measured walking costs, and the extra over resting is the bit your body would not have burned anyway.

The working

Distance, time, then effort

10,000 steps at 5 ft 7 in is 4.38 miles. At 3 mph that takes 1 hr 28 min. Walking at 3 mph costs about 3.5 METs (Compendium of Physical Activities), 3.5 × 3.5 ml of oxygen per kg a minute, at about 5 kcal a litre, for 11 st (69.9 kg) over 87.6 minutes is 375 kcal. A 40 year old woman of that size burns about 88 kcal at rest in the same time, so about 286 of it is extra over resting.

Why it is lower than apps

Total versus extra

You would burn about 1 kcal per kg an hour sitting still. Many apps count the whole lot as exercise. The extra over resting (MET minus 1) is the fairer figure for how much the walk added.

More than calories

Steps help in other ways

Walking lifts mood, helps sleep and steadies blood sugar after meals, whatever it does to the scales. If calorie numbers make exercise feel like a chore, it is fine to ignore them.

Your own rate

Corrected METs

A standard MET assumes everyone uses 3.5 ml of oxygen per kg each minute at rest. Many adults rest below that: a 45 year old woman of 11 st and 5 ft 7 in is nearer 2.8, so the same walk is a bigger effort for her, about 4.3 METs rather than 3.5. The 2024 Adult Compendium suggests this correction, using your own resting rate (Harris-Benedict, from sex, age, height and weight). The total stays much the same, but the part over resting, the bit the walk really adds, now uses your own resting burn.

Questions

Common questions

How many calories do 10,000 steps burn?

Roughly 300 to 450 kcal in total for most adults, depending on weight and pace.

Do steps count as exercise?

Brisk walking counts towards the 150 minutes a week of moderate activity.

Why is my watch different?

Watches use their own formulas and often count resting energy too.
